For the quadriceps, hold the wall, tree or rock with your left hand, support your body with your right leg, lift your left leg, bend over and use your right hand to hold the sole of your left leg from behind, then straighten your body, and pull as far as you can with your right hand so that the left heel is close to your buttocks, and feel the front of your thigh tighten, and hold for 15 to 30 seconds. Continue with your right leg. Alternate between the left and right legs.

Stand facing a wall, tree or rock, with your left leg behind and your right leg in front, in a lunge, with your hands stretched forward to hold onto something fixed. Keep your left heel close to the ground, move your body's center of gravity forward and downward, feel the back of your left calf tighten, and hold for 15 to 30 seconds. Continue with your right leg. Alternate between the left and right legs.
